How to Relieve Sore Muscles After a Workout

If your muscles become tender and stiff the day after training, you are probably experiencing delayed-onset muscle soreness (DOMS). It commonly begins 12–24 hours after unfamiliar or demanding exercise and often feels strongest one to three days later.

Quick answer: Light movement, adequate food and sleep, and—if you enjoy it—foam rolling or massage may reduce how sore you feel. No method instantly repairs muscle, and soreness is not a reliable score for workout quality.

Why muscles get sore

DOMS is most common when you perform a new movement, return after a break, add substantial volume, or emphasize eccentric contractions—the lengthening phase of an exercise, such as lowering a weight or walking downhill. It reflects a complex response to unfamiliar loading, not “lactic acid trapped in the muscles.” Lactate is cleared much sooner.

You do not need to become sore to improve. As your body adapts to repeated exposure, the same session usually causes less soreness even when it remains productive.

What helps—and how much

Keep moving, but lower the dose

A walk, easy cycle, relaxed swim, or short mobility session can reduce stiffness for a while. Treat it as comfort, not a workout. If movement makes symptoms progressively worse, stop and reassess.

Foam rolling or massage

Research suggests foam rolling can modestly reduce perceived soreness and temporarily improve range of motion. Use tolerable pressure and slow passes for roughly 30–60 seconds per region. More pain is not more effective; avoid rolling directly over joints, bruises, or an acute injury.

Sleep and nutrition

There is no special food that erases DOMS. Eat enough total energy, include protein across the day, and replace carbohydrate when your training volume demands it. Consistent sleep supports performance and the wider recovery process even though you may still wake up sore.

Heat or cold

A warm shower or heat pack may ease stiffness. Cold-water immersion can reduce soreness after very strenuous exercise, although it is rarely necessary for everyday training. Never apply extreme heat or cold to numb skin, and do not use cold exposure as permission to train through a suspected injury.

What probably will not help much

  • Long, painful stretching: stretching can improve range of motion, but reviews do not show a meaningful post-exercise recovery benefit for soreness.
  • “Flushing out lactic acid”: DOMS is not caused by lactate remaining for days.
  • Chasing supplements: the effect of most recovery supplements is small or uncertain compared with training load, food, and sleep.
  • Complete bed rest: unless you are ill or injured, gentle movement often feels better than staying still all day.

Can you train while sore?

Mild, symmetrical soreness that improves as you warm up does not automatically require a rest day. You can train another area, reduce volume, or choose a lighter technical session. Avoid hard loading if soreness changes your movement, limits normal range of motion, or causes you to compensate.

Try this readiness check:

  1. Walk and climb stairs normally.
  2. Perform the unloaded version of the planned movement.
  3. Build through two or three warm-up sets.
  4. Continue only if technique and symptoms improve rather than deteriorate.

How to prevent extreme soreness next time

The most reliable strategy is gradual exposure. After a break, start with fewer hard sets than you believe you can tolerate. Add volume over the following weeks. Be especially conservative with unfamiliar eccentric work, high-repetition lunges, running downhill, and “challenge” workouts.

Practical example: If a new program prescribes five hard sets per exercise, beginning with two or three quality sets can be the smarter first-week choice. You can add work once you know how you recover.

DOMS or injury?

DOMS is usually a dull, broad tenderness in muscles used during the session. An injury is more likely when pain was sudden, is sharp or localized, worsens with each repetition, involves a joint, or causes instability or loss of function.

Seek urgent medical care for severe swelling, profound weakness, dark urine, difficulty breathing, chest pain, or rapidly worsening symptoms. Arrange an assessment for pain that persists, repeatedly returns, or prevents normal daily activity.
